What to eat before running in the morning: small, fast options

Quick options for early runs, when running before breakfast is fine, and what to do before an early long run.

Short answerWhat to eat before running in the morning depends on how soon you're heading out. If it's under an hour, have something small and easy to digest, such as a banana, low-fat natural yoghurt or a glass of low-fat milk. With 1 to 2 hours, a banana or a slice of toast works well. For an easy run of under an hour, going before breakfast is usually fine too.

What to eat before running in the morning: quick options

Most morning runs come with the same problem: there isn't much time between getting up and heading out. That makes the choice simple. The less time you've got, the smaller and plainer the food.

Close to a run, go easy on foods high in fat or fibre. The British Heart Foundation says they take longer to digest and may cause stomach discomfort during exercise. A fry-up is better saved for after.

Running on an empty stomach in the morning

You don't have to eat before every morning run. The BHF says you can get away with not eating before a session that's low intensity or under an hour. So an easy 30 minutes before breakfast is fine if that suits you.

Two things to keep in mind:

  • Eat soon after. If you haven't eaten for a few hours beforehand, the BHF says it's important to have a balanced meal soon after, within an hour, to recover and refuel.
  • Listen to your body. The NHS Couch to 5K advice is to listen to your body and stop if something doesn't feel right. If you feel flat or light-headed on an empty stomach, have a small snack before the next one.

Whether running before breakfast is better or worse for you is a separate question. The research is covered in should you eat before running? If you're diabetic or take medication, check with your GP or a registered dietitian before running without eating.

Before an early long run or hard session

Longer runs change things. The BHF says that if you're exercising for more than an hour, you should eat beforehand to get the most from your training, but not too soon beforehand, because food is only useful once it's been digested.

For an early long run, that leaves two practical choices:

  1. Get up a bit earlier and have a light, carb-based breakfast, like toast or a banana, 1 to 2 hours before you go (NHS).
  2. If you can't face that, have a smaller, easy-to-digest snack nearer the time instead (BHF).

The British Dietetic Association says harder and longer sessions need more carbohydrate, and that if you're exercising hard for longer than an hour, carbohydrate during exercise can help performance. These breakfast-friendly foods each contain roughly 50 g of carbohydrate, according to the BDA:

About 50 g of carbohydrate (BDA)About 50 g of carbohydrate (BDA)
Two medium-large bananasOne bagel
Two slices of thick sliced breadTwo crumpets with jam
One large bowl (60 g) of breakfast cereal500 ml fruit juice

What to drink before a morning run

Start your run well hydrated. The BDA's simple rule is to drink to "just stay ahead of thirst", which helps you avoid drinking too much or too little. The NHS suggests taking water with you on warmer days or longer runs, and taking small sips when you need to.

After your morning run

Breakfast after a morning run does the refuelling. See what to eat after a run for what to have, and use the free running calorie calculator to see roughly what your run burned.

Whatever you choose before an early run, try it on ordinary training days first, then stick with the two or three foods that sit well.

FAQs

Is a banana enough before a morning run?

For most easy runs, yes. The NHS Couch to 5K plan names a banana or a slice of toast as a good light snack 1 to 2 hours before running, and the BHF lists a banana as an easy option if you're eating less than an hour before.

Is it OK to run on an empty stomach in the morning?

For a short or easy run, usually yes. The BHF says you can get away with not eating before a session that's low intensity or under an hour. Have a balanced meal within an hour afterwards. See should you eat before running?

What should I eat before an early long run?

The BHF says to eat beforehand if you're exercising for more than an hour. Have a light, carb-based breakfast 1 to 2 hours before (NHS), or a smaller, easy-to-digest snack if you've got less than an hour (BHF).

What should I avoid before a morning run?

Foods high in fat or fibre, which take longer to digest and may cause stomach discomfort during exercise (BHF).
